Ten movements. One bell. Every one of them earned its spot because it shows up on the job, not because it looks good in a gym.
This is the movement library we hand first responders who want their training to transfer. Rotation, bracing, overhead strength, single-side stability - the patterns the fireground actually asks for. Watch the demo, read the cues, then go put them to work.

How to run these
- Every movement: 6 to 12 reps. If it's a unilateral movement, that's 6 to 12 per side.
- Pick four to six and build a session, or bolt two or three onto the end of your normal training.
- Load it so the last two reps are hard but still clean. If form breaks, the set is over.
- New to kettlebells? Start at the bottom of the rep range and live there for two weeks before you add load.
The ten movements
Where these show up on the job
Every movement on this list was picked for transfer. Here is the honest version of what each one is buying you when the tones drop.
- Rotation and anti-rotation (chop, uppercut, bear plank drag): throwing ladders, pulling ceiling, swinging tools, and a spine that holds up while you do it.
- Overhead strength and stability (Z press, hollow press, single overhead march): hoisting equipment, working above your head in gear, carrying loads on one side.
- Bracing and pulling (locomotive row, split stance exchange): advancing a line, dragging, and staying stable when the load moves without warning.
- Mobility under load (squat to halo, around the world): getting into and out of positions the job puts you in whether you trained for them or not.
